Progressive Overload: When to Add Reps or Weight
Understand progressive overload with a worked dumbbell log, correct load arithmetic, and a practical way to decide when to repeat or increase training.

Progressive overload means increasing a training demand over time as your ability to handle it develops. In strength training, adding repetitions with the same weight or increasing weight while keeping the exercise comparable are two straightforward approaches. It does not mean you must lift more at every workout.
For generally healthy adults, the practical task is to notice when familiar work has become manageable, choose one appropriate adjustment, and check that movement quality remains consistent. The examples here explain the decision process; they are not a personalized lifting prescription.
Separate a harder workout from measurable progress
A workout can feel harder because you slept poorly, shortened your rest, or changed exercises. Those experiences do not automatically show a useful increase in training. To make a comparison, keep the exercise, setup, range of motion, and logging convention reasonably consistent.
In a 2022 randomized trial by Plotkin and colleagues, both increasing repetitions and increasing load were viable progression strategies during an eight-week lower-body program in trained adults. That supports having more than one option. It does not establish one progression schedule for every exercise, training history, or person.
Read the sets before changing the weight
Here is an invented log for a dumbbell floor press. The lifter uses two 15 lb dumbbells and has chosen an illustrative range of 8–12 repetitions per working set. Each row represents a later completed session, not a required weekly increase. All repetitions use the same comfortable setup and control.
At the third session, reaching the selected upper end gives the lifter a reason to consider a load change. It is not a command. The next available dumbbells, current technique, and how demanding the sets feel still matter. If the increase is too large, repeating the current work is a valid choice.

Use training-volume arithmetic carefully
For the first example session, the two dumbbells total 30 lb and the two sets total 19 repetitions. A simple volume-load calculation is 30 × 19 = 570 lb-repetitions. At 12 and 12 repetitions with the same dumbbells, it is 30 × 24 = 720 lb-repetitions.
At 17.5 lb per dumbbell and 9 plus 8 repetitions, the calculation is 35 × 17 = 595 lb-repetitions. The number is lower than 720 even though the load is heavier. That is why total volume load is a recordkeeping measure, not a direct muscle-growth score or a verdict that the heavier session was worse.
Do not compare these totals across unrelated exercises or treat them as calories burned. A leg press and a dumbbell press can produce very different totals for reasons that have little to do with the quality of either session.
Choose one progression variable
Repetitions and weight are convenient because they are easy to record. Adding a working set also changes the workload, but it adds time and may affect how the rest of the session feels. Changing an exercise variation can increase its difficulty while making direct comparison less straightforward.
Avoid increasing weight, sets, and exercise difficulty simultaneously when you are trying to learn what you can handle. Write the intended change before starting: 'same load, aim for one additional controlled repetition if available' is a clearer experiment than 'make everything harder.' The aim remains optional if the set does not support it.
Repeating a session is part of the process
Keep the current load when the last repetitions already compromise your planned movement, when the next weight increment is unsuitable, or when you are still learning the exercise. Repeating a session can also give you a cleaner comparison after unusual travel, disrupted scheduling, or changed equipment.
There is no universal percentage you must add every week. In its 2026 update, ACSM notes that reaching momentary failure is not consistently necessary for the average healthy adult. Do not turn a progression rule into a requirement to keep lifting after control is lost. Pain is a reason to stop and assess the exercise, not evidence of productive overload.
Leave a useful note for next time
End the log with three items: what stayed constant, what improved, and what you will try next. For example: 'Same floor setup; second set improved from nine to ten reps; repeat the weight.' This makes the next decision easier without pretending that an app can infer every detail of your readiness.
Look for a pattern across comparable sessions. If the log is unclear, first improve the record rather than forcing a larger number. If progress remains difficult despite a consistent routine, review the overall program with a qualified trainer instead of treating endless load increases as the only available solution.
